Stay Standing

Full Body Low Intensity Standing

A full-body pass that never asks you to get on the floor. March, Wall Push-Ups, Chair Sit-to-Stand, Shoulder Blade Squeezes, and Calf Raises. Hotel carpet, office, sore knees — this still counts.

How this session works

One easy pass. About forty seconds per move. A second pass only if it feels good today.

Warm-up

1 Marching in Place

40 seconds

Easy march. Soft knees. Let the arms swing. No bounce.

Option. Tiny steps count. Hold a chair if balance feels unsure.

    Stand tall with soft knees and relaxed shoulders.

  2. 2

    Lift one knee to a comfortable height while swinging the opposite arm forward.

  3. 3

    Alternate sides in a steady, rhythmic march.

  4. 4

    Keep the torso upright and breathe naturally.

  5. 5

    Stay light on your feet — no stomping.

Another way

2 Arm Circles

30 seconds

Small circles, then a little bigger. Both ways. Shoulders stay down.

Option. Tiny circles count. Skip a direction if a shoulder complains.

    Stand tall with arms extended straight out to the sides.

  2. 2

    Make small forward circles with your arms.

  3. 3

    Continue for 15-20 seconds.

  4. 4

    Reverse direction and make backward circles.

  5. 5

    Keep shoulders down and core braced.

  6. 6

    Breathe steadily.

3 Hip Circles

30 seconds

Slow circles. Both ways. Hold a chair if you want it.

Option. Smaller circles if the lower back feels sensitive.

    Stand with feet shoulder-width apart, soft knees, hands on hips or out to the sides.

  2. 2

    Circle your hips slowly in one direction, keeping the upper body relatively still.

  3. 3

    Make the circles as large and smooth as feels good.

  4. 4

    After several circles, reverse direction.

  5. 5

    Breathe and keep the movement fluid.

4 Wall Push-Ups

40 seconds

Hands on the wall at chest height. Lean in, press away. Body in one line.

Option. Stand closer to the wall to make it easier. Step back a little only when that feels quiet.

    Stand facing a wall with feet hip-width apart.

  2. 2

    Place hands on the wall at chest height, shoulder-width apart.

  3. 3

    Lean your chest toward the wall by bending your elbows.

  4. 4

    Keep your body in a straight line.

  5. 5

    Push back to starting position.

  6. 6

    Breathe in as you lean, out as you push.

5 Chair Sit-to-Stand

40 seconds

Sit to a sturdy chair, then stand by pushing through the heels. Lower with control.

Option. Hands on the chair arms if you want them. Hover above the seat if a full sit feels like a lot.

    Sit on the edge of a sturdy chair with feet flat.

  2. 2

    Lean slightly forward.

  3. 3

    Push through your heels to stand up.

  4. 4

    Slowly lower back down with control.

  5. 5

    Keep your chest lifted.

  6. 6

    Use arms for balance if needed.

6 Shoulder Blade Squeezes

40 seconds

Stand tall. Pinch the shoulder blades, then let go. Shoulders stay down.

Option. A tiny squeeze counts. Skip any long hold if it makes you brace.

    Sit or stand tall with arms relaxed by your sides.

  2. 2

    Squeeze your shoulder blades together as if pinching a pencil.

  3. 3

    Hold for three seconds.

  4. 4

    Release slowly.

  5. 5

    Keep shoulders down away from your ears.

  6. 6

    Repeat with smooth rhythm.

7 Calf Raises

40 seconds

Rise onto the balls of the feet, pause, lower. Hold a wall or chair for balance.

Option. Smaller range if the ankles feel stiff. Both feet stay down; no single-leg today.

    Stand tall with feet hip-width apart, holding onto a wall or chair for balance if needed.

  2. 2

    Slowly rise up onto the balls of your feet.

  3. 3

    Hold for one second at the top, squeezing your calves.

  4. 4

    Lower your heels back down with control.

  5. 5

    Keep your knees soft and posture tall.

  6. 6

    Repeat with smooth, controlled movement.

8 Standing Forward Fold

30 seconds

Soft knees, hinge, hang. Breathe.

Option. Bend the knees more if the hamstrings feel tight.

    Stand with feet hip-width, soft knees.

  2. 2

    Hinge at the hips and fold forward, keeping the spine long at first or allowing a gentle round.

  3. 3

    Let the head hang heavy and arms dangle or hold opposite elbows.

  4. 4

    Shift weight slightly forward or back to find the sweet spot in the hamstrings and back.

  5. 5

    Breathe deeply, then slowly roll up vertebra by vertebra to stand.

Another way

9 Standing Quad Stretch

20 seconds per side

Heel toward the glute. Hold a wall or chair. Stand tall.

Option. A small bend counts. Stop if the knee pinches.

    Stand tall near a wall or chair for light support if needed.

  2. 2

    Bend one knee and grasp the ankle or top of the foot with the same-side hand.

  3. 3

    Gently draw the heel toward your glute while keeping the knees close together and hips level.

  4. 4

    Stand tall — avoid leaning forward or arching the lower back.

  5. 5

    Hold, breathe, then switch sides.

Another way

10 Standing Hamstring Stretch

20 seconds per side

Heel on the floor in front. Hinge with a long spine.

Option. Keep a soft knee. Hold a wall if balance needs it.

    Stand tall and place one heel on the floor a short distance in front or on a low step.

  2. 2

    Keep a soft bend in the standing leg if needed.

  3. 3

    Hinge at the hips, keeping the spine long, and reach gently toward the extended leg.

  4. 4

    Stop when you feel a mild stretch in the back of the thigh — no bouncing.

  5. 5

    Hold and breathe, then switch sides.

Another way

Stay on your feet. Shorten or skip anything that does not feel good today. One pass is a complete session.
