Spine Mobility Flow

10–12 min 2 recommended rounds Mobility Spine Posture

Slow, restorative spinal movement that undoes desk stiffness and wakes up the mid-back and posture muscles. Perfect for any energy level.

How it runs. Flow continuously or take short pauses. Aim for 2 gentle passes through the sequence. Breathe deeply.

How to read ahead. Do to go one move at a time.

Warm-up

1 Cat-Cow

8–10 slow flows

Full undulation of the spine.

Option. Do it seated in a chair by rounding and arching your spine gently.

Show the steps
  1. 1

Start on all fours with hands under shoulders and knees under hips.

  2. 2

Round your back upward and tuck your chin (Cat).

  3. 3

Then dip your belly down and lift your head and tailbone (Cow).

  4. 4

    Move slowly with your breath.

  5. 5

Flow smoothly between the two positions.

  6. 6

    Repeat for several breaths.

Cat-Cow

  • Mobilizes your entire spine and releases tension
  • Feels like a gentle massage for your back
  • Perfect way to start or end any session

2 Segmental Cat-Cow

4–6 slow segmental rolls

One vertebra at a time if you know the move.

Option. Move even slower and exaggerate the wave-like motion through the whole spine.

Show the steps
  1. 1

Start on hands and knees in neutral tabletop.

  2. 2

Begin the cow (extension) by gently tipping the tailbone up, then letting the wave travel up the spine until the head lifts last.

  3. 3

Reverse into cat (flexion) by tucking the tailbone and rounding one segment at a time toward the ceiling.

  4. 4

Move deliberately so you feel each part of the spine participating.

  5. 5

Keep the motion smooth and pain-free.

  6. 6

    Continue for several slow cycles.

Segmental Cat-Cow

  • Improves segmental control and awareness of the entire spine
  • Lubricates the back after sitting or sleeping
  • The perfect ‘just show up’ mobility move

3 Quadruped Thoracic Rotation

6–8 per side

Thread the needle style or open-book rotation.

Option. Keep the range small at first. Focus on moving from the mid-back, not the low back or neck.

Show the steps
  1. 1

Start on hands and knees, wrists under shoulders, knees under hips.

  2. 2

Place one hand behind the head or on the upper back.

  3. 3

Rotate that elbow down toward the opposite wrist, then open it up toward the ceiling, following with the eyes.

  4. 4

Move slowly and feel the rotation happen in the mid-back.

  5. 5

Keep the hips as still as possible.

  6. 6

Complete reps on one side, then switch.

Quadruped Thoracic Rotation

  • Restores healthy thoracic rotation that sitting often restricts
  • Feels amazing after long days at a screen
  • Foundational mobility that makes almost every other movement better

  1. 1

Start on hands and knees in neutral tabletop.

6 Thread the Needle

40 seconds per side

From all fours, slide one arm under the body and across, then open it back up. Combines gentle rotation with a nice stretch through the upper back and shoulders.

Option. Hold the threaded position for a few breaths if it feels good. Keep the movement fluid rather than forced.

Show the steps
  1. 1

Begin on hands and knees in a stable tabletop position.

  2. 2

Reach one arm under the body and across, letting the shoulder and side of the head come toward the floor.

  3. 3

Feel a gentle stretch through the upper back and rear shoulder.

  4. 4

Reverse the motion, opening the arm up toward the ceiling if desired.

  5. 5

Move with the breath — exhale as you thread, inhale as you open.

  6. 6

Switch sides after the desired reps or time.

Thread the Needle

  • Releases tension across the upper back and between the shoulder blades
  • Gentle enough for almost any day yet effective
  • Pairs perfectly with cat-cow for a short mobility flow

7 Open Book Rotation

40 seconds per side

Lie on your side with knees stacked and open the top arm like a book, rotating the upper body. Excellent thoracic and chest opener.

Option. Keep the knees glued together. Reduce the range if the shoulder or low back protests.

Show the steps
  1. 1

Lie on your side with knees bent and stacked, arms extended in front of you at shoulder height.

  2. 2

Keeping the knees together, slowly open the top arm and rotate the chest toward the ceiling.

  3. 3

Follow the hand with your eyes and let the upper back do the rotating.

  4. 4

Pause in the open position, then return with control.

  5. 5

    Breathe into the stretch.

  6. 6

Finish the set and switch sides.

Open Book Rotation

  • Opens the chest and mid-back after hours of hunching
  • Feels restorative and mobilizing at the same time
  • Great evening wind-down or morning wake-up move

8 Bodyweight Jefferson Curl

6–8 reps

Slow, controlled forward fold that articulates the spine from the neck down to the hips. Advanced mobility and posterior-chain lengthening when done with patience.

Option. Skip this one if it does not feel right today.

Show the steps
  1. 1

Stand tall with feet hip-width, knees soft.

  2. 2

Tuck the chin and begin slowly rounding the upper back, then the mid-back, then the lower back as you fold forward.

  3. 3

Let the arms hang and reach toward the floor with control.

  4. 4

Pause in the bottom position, breathing calmly.

  5. 5

Reverse the motion by stacking the spine one segment at a time until you are standing tall again.

  6. 6

Move slowly — this is about control and length, not depth or speed.

Bodyweight Jefferson Curl

  • Builds resilient spinal flexion strength and mobility
  • Lengthens the entire posterior chain in a controlled way
  • Advanced but deeply satisfying when approached with respect
