Single-Arm Push

40–45 min Strength Push Chest Shoulders Unilateral

Single-Arm Floor Press, Half-Kneeling Single-Arm Shoulder Press, Offset Push-Ups, Pallof Press, then a one-arm triceps finisher. One arm at a time, so the trunk works on every rep. Stop with two or three reps left.

How it runs. Ten-minute warm-up, then the list. Three sets on the two presses. Finish both sides before you rest. Rest 75–90 seconds after each pair of sides. Start with the weaker arm and match its reps on the other. One pass is the session.

How to read ahead. Do to go one move at a time.

Warm-up

1 Marching in Place

2 minutes

Easy march. Soft knees. Arms swing.

Option. Tiny steps count. Hold a chair if balance feels unsure.

Stop if. A joint complains, the breath gets sharp, or the march turns into a stomp.

Show the steps
  1. 1

Stand tall with soft knees and relaxed shoulders.

  2. 2

Lift one knee to a comfortable height while swinging the opposite arm forward.

  3. 3

Alternate sides in a steady, rhythmic march.

  4. 4

Keep the torso upright and breathe naturally.

  5. 5

Stay light on your feet — no stomping.

Marching in Place

  • Gently raises heart rate and body temperature
  • Wakes up the hips and coordination without impact
  • Classic starting move that feels welcoming, never punishing

2 Arm Circles

45 seconds

Small circles, then bigger. Both ways.

Option. Skip a direction if a shoulder complains.

Stop if. The shoulder pinches or the neck takes over.

Show the steps
  1. 1

Stand tall with arms extended straight out to the sides.

  2. 2

Make small forward circles with your arms.

  3. 3

Let the circles grow a little as the shoulders warm up.

  4. 4

Reverse direction and make backward circles.

  5. 5

Keep shoulders down and core braced.

  6. 6

    Breathe steadily.

3 Band External Rotation

1–2 set, 12–15 per side

Elbow pinned to your side. Rotate the forearm out slowly, then back.

Option. Add a two-second pause at the outside.

Show the steps
  1. 1

Anchor a light band at about elbow height. Stand side-on so the band pulls across your body toward the working elbow.

  2. 2

Hold the band with the far hand. Bend that elbow to about 90°. Tuck a small towel between upper arm and ribs if you have one.

  3. 3

Soft knees. Soft neck. Brace lightly so the ribs stay quiet.

  4. 4

Rotate the forearm outward against the band without letting the upper arm leave your side. Stop before the shoulder shrugs.

  5. 5

Return slowly to the start. Finish the set, then switch sides.

  6. 6

If the front of the shoulder pinches or the shrug takes over, lighten the band or switch to the side-lying empty-hand version.

Band External Rotation

  • Strengthens the small external rotators that keep presses and raises feeling quiet
  • Scales from empty-hand side-lying to a light band without gym machines
  • Pairs with scapular work so upper-body days stay sustainable

Show the steps
  1. 1

Stand facing a wall with feet hip-width apart.

  2. 2

Place hands on the wall at chest height, shoulder-width apart.

  3. 3

Lean your chest toward the wall by bending your elbows.

  4. 4

Keep your body in a straight line.

  5. 5

    Push back to starting position.

5 Dumbbell Floor Press

3 sets, 8–12 per side

One dumbbell. Free hand on your belly. Upper arm kisses the floor, then press. Keep both hips down; the torso must not roll toward the weight. Start with two dumbbells if the roll wins.

Option. Three-second lower on the last set.

Show the steps
  1. 1

Lie on your back with knees bent and feet flat. Hold the dumbbells above your chest, palms facing each other or turned slightly forward.

  2. 2

Set the shoulder blades gently back into the floor. Keep the ribs down and a natural curve in the low back.

  3. 3

Lower the bells slowly. Let the elbows travel out at about 45 degrees from your body, not straight out to the sides.

  4. 4

Let the upper arms touch the floor. Wrists stay stacked over the elbows.

  5. 5

Press the bells back up over the chest until the arms are long. Soft lockout.

  6. 6

Breathe in as you lower, out as you press.

Dumbbell Floor Press

  • Builds chest, shoulders, and triceps with no bench needed
  • The floor caps the range, so the shoulder skips the deep bottom stretch that bothers many pressers
  • Scales from water bottles to heavy paused presses on the same card

6 Dumbbell Shoulder Press

3 sets, 8–10 per side

Half-kneeling, the knee under the pressing arm down. Ribs down, glute of the down knee squeezed. Press to a soft lockout beside the ear. Seated with two dumbbells if kneeling hurts.

Option. Stand tall. Same reps.

Show the steps
  1. 1

Stand or sit tall with dumbbells at shoulder height, palms facing forward.

  2. 2

Brace your core and keep your chest up.

  3. 3

Press the weights straight overhead until your arms are fully extended.

  4. 4

Lower the dumbbells slowly back to shoulder height.

  5. 5

Keep your elbows slightly forward, not flaring out.

  6. 6

Breathe out as you press up, in as you lower.

Dumbbell Shoulder Press

  • Builds strong, sculpted shoulders that look great in any shirt
  • Improves overhead strength for everyday reaching and lifting
  • Gives you that proud, confident posture

7 Offset Push-Ups

2 sets, 6–10 per side

One hand forward, one hand back. Straight line from head to heels. Swap hands for the second side. Hands on a bench or counter to start.

Option. Lower the incline, or take it to the floor.

Show the steps
  1. 1

Start in a high plank with one hand on a low step or block.

  2. 2

Keep your body in a straight line from head to heels.

  3. 3

Lower your chest with control — elbows about 30–45 degrees.

  4. 4

Press back up smoothly without twisting your hips.

  5. 5

Complete your reps, then switch sides.

  6. 6

Drop to knees anytime form starts to wobble.

Offset Push-Ups

  • Builds unilateral pressing strength without the archer push-up leap
  • Helps smooth out left-right imbalances
  • A solid bridge toward harder push-up variations

8 Pallof Press

2 sets, 10–12 per side

Band at chest height, beside you. Press straight out, hold two seconds, return. Nothing twists.

Option. Step one foot further from the anchor.

Show the steps
  1. 1

Anchor a light band at about chest height and stand side-on to it, feet about hip-width.

  2. 2

Hold the handle with both hands at your sternum. Soft knees. Brace as if someone might poke your belly.

  3. 3

Press the hands straight out until the arms are long. Do not let the ribs twist toward the anchor.

  4. 4

Hold for a breath or two while the torso stays square.

  5. 5

Bring the hands back to the chest slowly. Finish the set, then switch sides.

  6. 6

If the torso yaws or the low back complains, kneel on the near knee or use a lighter band.

Pallof Press

  • Teaches the core to resist a twist instead of chasing one
  • Protects the low back when arms and load pull you off square
  • Scales from quiet kneeling to a long standing hold without fancy machines

Option. Raise the elbow slightly to shift the stretch.

Stand in a doorway with forearms resting on the frame.

  2. 2

Keep elbows around shoulder height or a little lower.

  3. 3

Step one foot forward and gently lean through the doorway.

  4. 4

Stop when you feel an easy stretch across your chest.

  5. 5

Breathe steadily and keep your neck relaxed.

  6. 6
