Quiet Core Return

10–15 min Core Postnatal Postpartum Low Intensity Posture

Postnatal deep-core door. Breath, pelvic tilts, heel slides, stomach vacuum, and a soft Dead Bug. Clearance first. Builds the waist wall and posture control — not spot fat loss. Stop if you dome, leak, feel pain, or get dizzy.

How it runs. One quiet pass. Hold or work for the listed time. Rest as long as you need between moves. A second pass only if the first felt fully quiet.

How to read ahead. Do to go one move at a time.

Warm-up

1 Pelvic Tilts

40–60 seconds

On your back, knees bent. Rock the pelvis so the low back presses gently into the floor, then release. Match the motion to an easy exhale.

Option. Smaller rocks count. Seated pelvic tilts if getting on the floor is awkward today.

Show the steps
  1. 1

Lie on your back with knees bent and feet flat.

  2. 2

Gently tilt your pelvis to press your lower back flat into the floor.

  3. 3

Then tilt the other way to create a small arch.

  4. 4

    Move slowly with your breath.

  5. 5

Keep the movement small and controlled.

  6. 6

    Repeat for desired reps.

3 Stomach Vacuum

15–30 seconds x 3–4 holds

Exhale fully. Draw the belly gently toward the spine. Soft ribs. Light breath while you hold. This is control and posture — not fat loss.

Option. Lying or all-fours. Start at 10–15 seconds. Skip if drawing-in feels forced or painful.

Show the steps
  1. 1

Start lying on your back with knees bent, or on all fours, or standing tall — choose what feels easiest.

  2. 2

Take a normal breath in, then exhale fully through the mouth until the lungs feel empty.

  3. 3

Without inhaling yet, gently draw your belly button in and up toward your spine, as if making space between your ribs and hips.

  4. 4

Hold this drawn-in position while taking small, light breaths if needed. Short holds are fine to start.

  5. 5

    Release, breathe normally, and repeat.

  6. 6

Focus on the deep core, not sucking in with the chest or shoulders.
