Push Pass

Push Chest Shoulders Strength

Horizontal and vertical press, then arms. About ten working sets. Stop with two or three reps left. Empty hands use wall or incline push-ups.

How this session works

Ten-minute warm-up, then the list. Three sets on the presses. Rest 90 seconds on presses, 60–75 on arms. Add load or a rep next time only when the top of the range stayed clean.

Warm-up

1 Shoulder Rolls

30 seconds each direction

Big rolls forward then back. Release the desk tension.

Option. Keep the movement slow and controlled. Make the circles larger as you warm up, or smaller if shoulders feel tight today.

    Stand or sit tall with arms relaxed by your sides.

  2. 2

    Lift your shoulders up toward your ears, then roll them back and down in a smooth circle.

  3. 3

    Complete several circles, then reverse the direction (forward).

  4. 4

    Keep the neck soft and breathe steadily.

  5. 5

    Feel the shoulder blades sliding and the upper back waking up.

2 Arm Circles

30 seconds each direction

Grow the circles as the shoulders loosen.

Option. Hold light dumbbells for a serious shoulder burn.

    Stand tall with arms extended straight out to the sides.

  2. 2

    Make small forward circles with your arms.

  3. 3

    Continue for 15-20 seconds.

  4. 4

    Reverse direction and make backward circles.

  5. 5

    Keep shoulders down and core braced.

  6. 6

    Breathe steadily.

Another way

3 Wall Angels

8–10 slow reps

Back against wall if possible. Slide arms up and down with contact.

Option. Smaller range or step slightly away from wall.

    Stand with your back, butt, and head against a wall.

  2. 2

    Place your arms in a W shape with elbows at 90 degrees.

  3. 3

    Slowly slide your arms up the wall into a Y shape.

  4. 4

    Keep your wrists and elbows touching the wall if possible.

  5. 5

    Slide back down to the W position.

  6. 6

    Move slowly and keep your core braced.

4 Marching in Place

2 minutes

Easy march. Soft knees. Arms swing.

Option. Tiny steps count. Hold a chair if balance feels unsure.

    Stand tall with soft knees and relaxed shoulders.

  2. 2

    Lift one knee to a comfortable height while swinging the opposite arm forward.

  3. 3

    Alternate sides in a steady, rhythmic march.

  4. 4

    Keep the torso upright and breathe naturally.

  5. 5

    Stay light on your feet — no stomping.

5 Arm Circles

45 seconds

Small circles, then a little bigger. Both ways.

Option. Skip a direction if a shoulder complains.

  1. 1

    Stand tall with arms extended straight out to the sides.

  2. 2

    Make small forward circles with your arms.

  3. 3

    Continue for 15-20 seconds.

  4. 4

    Reverse direction and make backward circles.

  5. 5

    Keep shoulders down and core braced.

6 Hip Circles

45 seconds

Slow circles. Both ways. Keep the ribs quiet.

Option. Small range is a full win.

    Stand with feet shoulder-width apart, soft knees, hands on hips or out to the sides.

  2. 2

    Circle your hips slowly in one direction, keeping the upper body relatively still.

  3. 3

    Make the circles as large and smooth as feels good.

  4. 4

    After several circles, reverse direction.

  5. 5

    Breathe and keep the movement fluid.

7 Wall Push-Ups

1–2 set, 8–10 reps

Light groove for the first press. Elbows about 45 degrees.

Option. Incline push-ups on a counter if the wall feels too easy.

    Stand facing a wall with feet hip-width apart.

  2. 2

    Place hands on the wall at chest height, shoulder-width apart.

  3. 3

    Lean your chest toward the wall by bending your elbows.

  4. 4

    Keep your body in a straight line.

  5. 5

    Push back to starting position.

  6. 6

    Breathe in as you lean, out as you push.

8 Dumbbell Floor Press

3 sets, 8–12 reps

Upper arms kiss the floor. Press without a shrug.

Option. No dumbbells? Incline push-ups or knee push-ups.

    Lie on your back with knees bent and feet flat.

  2. 2

    Hold dumbbells above your chest with palms facing forward.

  3. 3

    Lower the weights slowly until your elbows gently touch the floor.

  4. 4

    Press the dumbbells straight up until arms are extended.

  5. 5

    Keep your core braced and lower back pressed down.

  6. 6

    Repeat with controlled movement.

9 Dumbbell Shoulder Press

3 sets, 8–12 reps

Seated or standing. Ribs down. Press to a soft lockout.

Option. Arnold Press. Or pike push-ups if the weights stay down.

  1. 1

    Stand or sit tall with dumbbells at shoulder height, palms facing forward.

  2. 2

    Brace your core and keep your chest up.

  3. 3

    Press the weights straight overhead until your arms are fully extended.

  4. 4

    Lower the dumbbells slowly back to shoulder height.

  5. 5

    Keep your elbows slightly forward, not flaring out.

  6. 6

    Breathe out as you press up, in as you lower.

Another way

10 Incline Push-Ups

2 sets, 8–12 reps

Hands on a bench or counter. Chest to the edge, then press.

Option. Wall push-ups if the incline still feels loud.

  1. 1

    Place your hands on a sturdy elevated surface slightly wider than shoulder-width.

  2. 2

    Walk your feet back until your body forms a straight line from head to heels.

  3. 3

    Engage your core and glutes so your hips don’t sag or pike.

  4. 4

    Bend your elbows to lower your chest toward the surface with control.

  5. 5

    Press through your hands to straighten your arms and return to start.

  6. 6

    Keep elbows at about 45 degrees and neck neutral.

Another way

11 Tricep Kickbacks

2–3 sets, 10–15 reps

Hinge, upper arm still, only the forearm moves.

Option. Close-grip push-ups or dips on a chair.

  1. 1

    Hinge at the hips with a flat back, soft knees, holding a light dumbbell in one hand.

  2. 2

    Raise the upper arm so it is parallel to the floor, elbow bent at 90 degrees.

  3. 3

    Keeping the upper arm locked in place, straighten the elbow to ‘kick’ the weight back.

  4. 4

    Squeeze the triceps hard at full extension for a second.

  5. 5

    Return to the bent position with control.

  6. 6

    Finish the set, then switch arms. No swinging the upper arm.

12 Front Raises

2 sets, 12–15 reps

Light weights. Raise to shoulder height. Lower slow.

Option. Empty hands or very light plates. Stop if the front shoulder pinches.

    Stand tall with feet hip-width, dumbbells at your sides or in front of your thighs, palms facing your body.

  2. 2

    Brace your core and keep a soft bend in the elbows.

  3. 3

    Raise the weights straight in front of you until they reach shoulder height.

  4. 4

    Pause briefly, then lower slowly back to the start.

  5. 5

    Avoid leaning back or using momentum — pure front delt work.

  6. 6

    Breathe out as you raise, in as you lower.

Cool-down

13 Doorway Chest Stretch

30–40 seconds per side

Step through gently until the chest opens.

Option. Use one arm at a time or lower your elbows if shoulders feel tight.

  1. 1

    Stand in a doorway with forearms resting on the frame.

  2. 2

    Keep elbows around shoulder height or a little lower.

  3. 3

    Step one foot forward and gently lean through the doorway.

  4. 4

    Stop when you feel an easy stretch across your chest.

  5. 5

    Breathe steadily and keep your neck relaxed.

  6. 6

    Step back out slowly when finished.

Another way

14 Cross-Body Shoulder Stretch

25–35 seconds per side

Hug the arm across, keep the shoulder down.

Option. Keep the shoulder down away from the ear. Ease the pressure if you feel pinching.

  1. 1

    Stand or sit tall.

  2. 2

    Bring one arm across your body at about chest height.

  3. 3

    Use the opposite hand to gently hug or press the upper arm closer to the chest.

  4. 4

    Keep the stretched shoulder relaxed and down.

  5. 5

    Hold and breathe, then switch sides.

Another way

15 Overhead Tricep Stretch

25–30 seconds per arm

Reach up and bend, gentle pressure on the elbow.

Option. Keep the stretch mild. Support the elbow if needed. Do not force the hand lower than comfortable.

  1. 1

    Stand or sit tall.

  2. 2

    Reach one arm straight up, then bend the elbow so the hand points down the upper back.

  3. 3

    Use the opposite hand to gently press or hold the elbow, increasing the stretch along the tricep and side of the shoulder.

  4. 4

    Keep the neck long and the ribs soft.

  5. 5

    Hold, breathe, switch arms.

Another way
