Machine Upper Power — Push Focus
Chest, shoulders and triceps on machines with a power-oriented push-press finisher. Stable loading + one explosive element. Ideal when you want to push hard and still recover well.
How this session works
3–4 working sets on the machines. Rest 90–120 seconds. Finish with the push-press for speed and power. Progressive overload on the machines is the main driver.
Warm-up
1 Shoulder Rolls
30 seconds each directionBig rolls forward then back. Release the desk tension.
Option. Keep the movement slow and controlled. Make the circles larger as you warm up, or smaller if shoulders feel tight today.

Stand or sit tall with arms relaxed by your sides.

Lift your shoulders up toward your ears, then roll them back and down in a smooth circle.

Complete several circles, then reverse the direction (forward).

Keep the neck soft and breathe steadily.

Feel the shoulder blades sliding and the upper back waking up.

2 Arm Circles
30 seconds each directionGrow the circles as the shoulders loosen.
Option. Hold light dumbbells for a serious shoulder burn.

Stand tall with arms extended straight out to the sides.

Make small forward circles with your arms.

Continue for 15-20 seconds.

Reverse direction and make backward circles.

Keep shoulders down and core braced.

3 Wall Angels
8–10 slow repsBack against wall if possible. Slide arms up and down with contact.
Option. Smaller range or step slightly away from wall.

Stand with your back, butt, and head against a wall.

Place your arms in a W shape with elbows at 90 degrees.

Slowly slide your arms up the wall into a Y shape.

Keep your wrists and elbows touching the wall if possible.

Slide back down to the W position.

Move slowly and keep your core braced.

Main
4 Machine Chest Press
3–4 sets, 8–12 repsPress the handles forward from a supported seated position. Safe, stable way to load the chest, shoulders and triceps hard.
Option. Incline or flat versions if available. Single-arm for anti-rotation challenge.

Adjust the seat so the handles are at mid-chest height when your elbows are bent ~90 degrees.

Grip the handles, sit tall, shoulder blades gently retracted and down.

Press the handles forward until the arms are extended but not locked hard.

Control the return until you feel a stretch across the chest.

Keep the wrists neutral and the elbows tracking in a comfortable path (not flared excessively).

Breathe out on the press.
Another way
5 Dumbbell Shoulder Press
3 sets, 8–12 repsHold dumbbells at shoulder height, press them straight overhead until arms are extended, then lower with control.
Option. No dumbbells? Do pike push-ups instead — hips high, lower your head toward the ground.

Brace your core and keep your chest up.

Press the weights straight overhead until your arms are fully extended.

Lower the dumbbells slowly back to shoulder height.

Keep your elbows slightly forward, not flaring out.

Another way
6 Cable Tricep Pushdown
3 sets, 10–15 repsPush a cable attachment down by extending the elbows. Clean isolation for the triceps with constant tension.
Option. Straight bar, rope, or V-bar. Rope allows a nice outward flare at the bottom for extra long-head emphasis.

Stand tall facing the cable, elbows pinned near the sides, slight forward lean optional.

Start with the upper arms stationary and the forearms parallel to the floor (or slightly higher).

Extend the elbows fully, squeezing the triceps at the bottom.

Control the return without letting the elbows flare or the upper arms drift forward.

Keep the wrists neutral and the core braced.

Full range + controlled tempo beats heavy swinging.

7 Front Raises
2–3 sets, 12–15 repsStand tall holding light dumbbells, raise them straight in front of you to shoulder height, then lower with control. Targets the front delts.
Option. One arm at a time or use water bottles. Keep the weight light so you never swing.

Stand tall with feet hip-width, dumbbells at your sides or in front of your thighs, palms facing your body.

Brace your core and keep a soft bend in the elbows.

Raise the weights straight in front of you until they reach shoulder height.

Pause briefly, then lower slowly back to the start.

Avoid leaning back or using momentum — pure front delt work.

8 Dumbbell Push Press
3 sets, 5–8 repsDip the knees slightly then explosively drive the dumbbells overhead. Turns a shoulder press into a power move.
Option. Start light. The goal is speed and crisp timing, not max weight. Strict press is fine on lower-energy days.

Hold dumbbells at the shoulders, feet shoulder-width, core braced.

Dip the knees a few inches while keeping the torso upright.

Explosively extend the hips and knees and drive the dumbbells overhead in one fluid motion.

Lock out tall, then lower with control back to the shoulders.

Reset the dip each rep — no bouncing.

Speed and clean catch/lockout matter more than load.

Cool-down
9 Doorway Chest Stretch
30–40 seconds per sideStep through gently until the chest opens.
Option. Use one arm at a time or lower your elbows if shoulders feel tight.

Stand in a doorway with forearms resting on the frame.

Keep elbows around shoulder height or a little lower.
-
3
Step one foot forward and gently lean through the doorway.

Stop when you feel an easy stretch across your chest.

Breathe steadily and keep your neck relaxed.

Step back out slowly when finished.

10 Cross-Body Shoulder Stretch
25–35 seconds per sideHug the arm across, keep the shoulder down.
Option. Keep the shoulder down away from the ear. Ease the pressure if you feel pinching.

Bring one arm across your body at about chest height.

Use the opposite hand to gently hug or press the upper arm closer to the chest.

Keep the stretched shoulder relaxed and down.

11 Overhead Tricep Stretch
25–30 seconds per armReach up and bend, gentle pressure on the elbow.
Option. Keep the stretch mild. Support the elbow if needed. Do not force the hand lower than comfortable.

Reach one arm straight up, then bend the elbow so the hand points down the upper back.

Use the opposite hand to gently press or hold the elbow, increasing the stretch along the tricep and side of the shoulder.

Keep the neck long and the ribs soft.

Another way
Rest fully on the heavy presses. The push-press is about crisp intent, not grinding.
