Machine Upper Power — Pull Focus

Back Pull Machines Power

Back, rear delts and arms with machines and cables. Built for measurable strength gains and that classic dense-back feeling. Power-user style: progressive, controlled, no ego lifting.

How this session works

3–4 working sets. Rest 90–120 seconds on rows and pulldowns, 60–90 seconds on arms. Squeeze hard at peak contraction. Add weight or a rep when the top of the range feels solid.

Warm-up

1 Shoulder Rolls

30 seconds each direction

Big rolls forward then back. Release the desk tension.

Option. Keep the movement slow and controlled. Make the circles larger as you warm up, or smaller if shoulders feel tight today.

    Stand or sit tall with arms relaxed by your sides.

  2. 2

    Lift your shoulders up toward your ears, then roll them back and down in a smooth circle.

  3. 3

    Complete several circles, then reverse the direction (forward).

  4. 4

    Keep the neck soft and breathe steadily.

  5. 5

    Feel the shoulder blades sliding and the upper back waking up.

Another way

2 Arm Circles

30 seconds each direction

Grow the circles as the shoulders loosen.

Option. Hold light dumbbells for a serious shoulder burn.

    Stand tall with arms extended straight out to the sides.

  2. 2

    Make small forward circles with your arms.

  3. 3

    Continue for 15-20 seconds.

  4. 4

    Reverse direction and make backward circles.

  5. 5

    Keep shoulders down and core braced.

  6. 6

    Breathe steadily.

Another way

3 Wall Angels

8–10 slow reps

Back against wall if possible. Slide arms up and down with contact.

Option. Smaller range or step slightly away from wall.

  1. 1

    Stand with your back, butt, and head against a wall.

  2. 2

    Place your arms in a W shape with elbows at 90 degrees.

  3. 3

    Slowly slide your arms up the wall into a Y shape.

  4. 4

    Keep your wrists and elbows touching the wall if possible.

  5. 5

    Slide back down to the W position.

  6. 6

    Move slowly and keep your core braced.

Main

4 Lat Pulldown

3–4 sets, 8–12 reps

Pull a bar down to the upper chest while staying tall. Classic width-builder for the back and a great pull-up progression.

Option. Wide overhand for more lat emphasis, neutral or underhand for more biceps involvement. Never pull behind the neck.

    Sit with thighs secured under the pads. Grip the bar slightly wider than shoulder-width.

  2. 2

    Lean back just a touch (10–15 degrees), chest up, shoulders packed down and back.

  3. 3

    Pull the bar to the upper chest by driving the elbows down and back. Squeeze the lats at the bottom.

  4. 4

    Control the return until the arms are fully extended and you feel a stretch.

  5. 5

    Avoid excessive swinging or using momentum.

  6. 6

    Keep the neck neutral — eyes forward.

Another way

5 Seated Cable Row

3–4 sets, 8–12 reps

Sit tall and row a handle to the torso. Thick mid-back and rear-delt builder with constant tension.

Option. Close neutral grip, wide grip, or single-arm. Keep the torso mostly upright — this is not a hinge.

    Sit with feet on the platform, knees soft. Grab the handle and sit tall with arms extended.

  2. 2

    Brace the core and pull the handle to the lower ribs / upper abdomen by driving the elbows back.

  3. 3

    Squeeze the shoulder blades together at the end of the pull without shrugging the shoulders up.

  4. 4

    Control the return, letting the shoulder blades protract fully for a stretch.

  5. 5

    Keep the torso stable — minimal rocking.

  6. 6

    Exhale on the pull.

Another way

6 Rear Delt Flyes

3 sets, 12–15 reps

Hinge at the hips, soft knees, raise light dumbbells out to the sides with a slight elbow bend, squeezing the rear shoulders. Great for posture and balanced delts.

Option. Seated or chest-supported if available. Very light weight — quality over quantity.

  1. 1

    Stand with feet hip-width, soft knees, hinge at the hips so your torso is nearly parallel to the floor.

  2. 2

    Hold light dumbbells hanging straight down, palms facing each other.

  3. 3

    Keep a soft bend in the elbows and raise the arms out to the sides until they are roughly in line with your body.

  4. 4

    Squeeze your rear delts and upper back at the top for a second.

  5. 5

    Lower with control. Keep your neck neutral and core braced.

  6. 6

    No swinging — the movement is small and deliberate.

Another way

7 Cable Tricep Pushdown

3 sets, 10–15 reps

Push a cable attachment down by extending the elbows. Clean isolation for the triceps with constant tension.

Option. Straight bar, rope, or V-bar. Rope allows a nice outward flare at the bottom for extra long-head emphasis.

  1. 1

    Stand tall facing the cable, elbows pinned near the sides, slight forward lean optional.

  2. 2

    Start with the upper arms stationary and the forearms parallel to the floor (or slightly higher).

  3. 3

    Extend the elbows fully, squeezing the triceps at the bottom.

  4. 4

    Control the return without letting the elbows flare or the upper arms drift forward.

  5. 5

    Keep the wrists neutral and the core braced.

  6. 6

    Full range + controlled tempo beats heavy swinging.

Another way

8 Zottman Curl

2–3 sets, 10–12 reps

Curl the dumbbells up with palms up, then rotate to palms down and lower slowly. Hits the biceps and the forearms in one smooth move.

Option. Use lighter weight than your normal curls — the eccentric is the point.

  1. 1

    Stand tall holding dumbbells at your sides, palms facing forward.

  2. 2

    Curl the weights up as in a normal biceps curl.

  3. 3

    At the top, rotate the palms so they face down.

  4. 4

    Lower the weights slowly with the palms facing down.

  5. 5

    Rotate back to palms-forward at the bottom and repeat.

  6. 6

    Keep the elbows close and the movement strict.

Cool-down

9 Doorway Chest Stretch

30–40 seconds per side

Step through gently until the chest opens.

Option. Use one arm at a time or lower your elbows if shoulders feel tight.

  1. 1

    Stand in a doorway with forearms resting on the frame.

  2. 2

    Keep elbows around shoulder height or a little lower.

  3. 3

    Step one foot forward and gently lean through the doorway.

  4. 4

    Stop when you feel an easy stretch across your chest.

  5. 5

    Breathe steadily and keep your neck relaxed.

  6. 6

    Step back out slowly when finished.

Another way

10 Cross-Body Shoulder Stretch

25–35 seconds per side

Hug the arm across, keep the shoulder down.

Option. Keep the shoulder down away from the ear. Ease the pressure if you feel pinching.

  1. 1

    Stand or sit tall.

  2. 2

    Bring one arm across your body at about chest height.

  3. 3

    Use the opposite hand to gently hug or press the upper arm closer to the chest.

  4. 4

    Keep the stretched shoulder relaxed and down.

  5. 5

    Hold and breathe, then switch sides.

Another way

11 Overhead Tricep Stretch

25–30 seconds per arm

Reach up and bend, gentle pressure on the elbow.

Option. Keep the stretch mild. Support the elbow if needed. Do not force the hand lower than comfortable.

  1. 1

    Stand or sit tall.

  2. 2

    Reach one arm straight up, then bend the elbow so the hand points down the upper back.

  3. 3

    Use the opposite hand to gently press or hold the elbow, increasing the stretch along the tricep and side of the shoulder.

  4. 4

    Keep the neck long and the ribs soft.

  5. 5

    Hold, breathe, switch arms.

Another way

Full recovery between sets keeps power output high. Form always wins.
