How this session works

March and circle the arms to wake up, then one easy round of squats, wall push-ups, bird dog, and a short plank. Run a second round only if it feels good today.

Warm-up

1 Marching in Place

45–60 seconds

Soft knees, easy arm swing. Let the body wake up.

Option. Keep it very low-impact and slow on low-energy days. Add a little height or speed when you feel ready.

    Stand tall with soft knees and relaxed shoulders.

  2. 2

    Lift one knee to a comfortable height while swinging the opposite arm forward.

  3. 3

    Alternate sides in a steady, rhythmic march.

  4. 4

    Keep the torso upright and breathe naturally.

  5. 5

    Stay light on your feet — no stomping.

2 Arm Circles

30 seconds forward + 30 seconds backward

Start small, grow the circles. Feel the shoulders open.

Option. Hold light dumbbells for a serious shoulder burn.

    Stand tall with arms extended straight out to the sides.

  2. 2

    Make small forward circles with your arms.

  3. 3

    Continue for 15-20 seconds.

  4. 4

    Reverse direction and make backward circles.

  5. 5

    Keep shoulders down and core braced.

  6. 6

    Breathe steadily.

3 Hip Circles

30 seconds each direction

Big, smooth circles like a slow hula. Both ways.

Option. Smaller circles if your lower back is sensitive; bigger and slower for more mobility work.

    Stand with feet shoulder-width apart, soft knees, hands on hips or out to the sides.

  2. 2

    Circle your hips slowly in one direction, keeping the upper body relatively still.

  3. 3

    Make the circles as large and smooth as feels good.

  4. 4

    After several circles, reverse direction.

  5. 5

    Breathe and keep the movement fluid.

60 seconds

Easy march in place to wake the legs and get the blood moving. No bounce needed.

6 Bodyweight Squats

40 seconds

Sit back toward an invisible chair, then stand. Easy range is the right range.

Option. Hold a chair or counter for balance, or only go as low as feels easy.

    Stand tall with feet shoulder-width apart, toes slightly turned out.

  2. 2

    Brace your core and keep your chest lifted and shoulders back.

  3. 3

    Push your hips back and bend your knees to lower as if sitting back into a chair.

  4. 4

    Lower until your thighs are parallel to the ground or as low as feels comfortable.

  5. 5

    Drive through your heels to stand back up, squeezing your glutes at the top.

  6. 6

    Keep your knees tracking over your toes throughout the movement.

7 Wall Push-Ups

40 seconds

Hands on the wall, body in a line, press away. Stand closer to make it easier.

Option. When this feels solid, try floor push-ups on a later week.

    Stand facing a wall with feet hip-width apart.

  2. 2

    Place hands on the wall at chest height, shoulder-width apart.

  3. 3

    Lean your chest toward the wall by bending your elbows.

  4. 4

    Keep your body in a straight line.

  5. 5

    Push back to starting position.

  6. 6

    Breathe in as you lean, out as you push.

8 Bird-Dog

40 seconds

Opposite arm and leg reach long, then switch. Slow beats wobbly.

Option. Keep both knees down and only slide one heel back if the full reach is a lot today.

    Start on all fours with hands under shoulders and knees under hips.

  2. 2

    Brace your core and keep your back flat.

  3. 3

    Slowly extend one arm forward and the opposite leg back.

  4. 4

    Keep hips level and back flat.

  5. 5

    Hold briefly then return to start.

  6. 6

    Alternate sides with smooth control.

9 Plank Hold

20 seconds

A short, honest hold. Knees down is still a plank.

Option. Drop to knees, or hold a high plank with hands on a counter.

    Start on your forearms with elbows directly under your shoulders.

  2. 2

    Extend your legs behind you, toes tucked under.

  3. 3

    Engage your core, glutes, and thighs so your body is in one straight line from head to heels.

  4. 4

    Keep your neck neutral, looking at the floor.

  5. 5

    Hold and breathe steadily for the desired time.

  6. 6

    If form breaks, drop to knees or rest and reset.

Cool-down

10 Standing Forward Fold

30–45 seconds

Soft knees, hang and breathe. Let gravity help.

Option. Bend the knees generously if hamstrings are tight. Hold elbows or let arms dangle. Micro-bend the knees to protect the back.

    Stand with feet hip-width, soft knees.

  2. 2

    Hinge at the hips and fold forward, keeping the spine long at first or allowing a gentle round.

  3. 3

    Let the head hang heavy and arms dangle or hold opposite elbows.

  4. 4

    Shift weight slightly forward or back to find the sweet spot in the hamstrings and back.

  5. 5

    Breathe deeply, then slowly roll up vertebra by vertebra to stand.

11 Standing Quad Stretch

25–35 seconds per side

Gentle heel toward glute, tall posture.

Option. Hold a wall or chair for balance. Keep the stretch gentle — never force the heel higher than comfortable.

    Stand tall near a wall or chair for light support if needed.

  2. 2

    Bend one knee and grasp the ankle or top of the foot with the same-side hand.

  3. 3

    Gently draw the heel toward your glute while keeping the knees close together and hips level.

  4. 4

    Stand tall — avoid leaning forward or arching the lower back.

  5. 5

    Hold, breathe, then switch sides.

Another way

12 Standing Hamstring Stretch

25–35 seconds per side

Hinge with a long spine.

Option. Bend the knee slightly if the stretch is too intense. Use a wall for balance. Keep the back long rather than rounding.

  1. 1

    Stand tall and place one heel on the floor a short distance in front or on a low step.

  2. 2

    Keep a soft bend in the standing leg if needed.

  3. 3

    Hinge at the hips, keeping the spine long, and reach gently toward the extended leg.

  4. 4

    Stop when you feel a mild stretch in the back of the thigh — no bouncing.

  5. 5

    Hold and breathe, then switch sides.

Another way

Breathe between moves. Shorten or skip anything that does not feel good today. One round counts.
