Full-Body Density Super

35–45 min Strength Superset Full Body Arnold Inspired

Three total-body antagonist pairs for time-poor iron pumpers: Goblet Squat with Romanian Dumbbell Deadlift, Floor Press with Dumbbell Rows, Shoulder Press with Band Pull-Aparts, then a Farmer's Carry. Log the limiting lift in each pair; progress that lift next week.

How it runs. Easy warm-up, then three pairs. Do A, immediately B, rest 75–120 seconds after the pair. Three paired sets each. Carry closes the session. One pass is the session. Carry distance or load is optional density, not a max test.

How to read ahead. Do to go one move at a time.

Warm-up

1 Marching in Place

2 minutes

Easy march. Soft knees. Arms swing.

Option. Tiny steps count.

Stop if. A joint complains, the breath gets sharp, or the march turns into a stomp.

Show the steps
  1. 1

Stand tall with soft knees and relaxed shoulders.

  2. 2

Lift one knee to a comfortable height while swinging the opposite arm forward.

  3. 3

Alternate sides in a steady, rhythmic march.

  4. 4

Keep the torso upright and breathe naturally.

  5. 5

Stay light on your feet — no stomping.

Marching in Place

  • Gently raises heart rate and body temperature
  • Wakes up the hips and coordination without impact
  • Classic starting move that feels welcoming, never punishing

45 seconds

Slow circles. Both ways.

Option. Small range is a full win.

Stop if. The low back pinches or the hips twist.

Show the steps
  1. 1

Stand with feet shoulder-width apart, soft knees, hands on hips or out to the sides.

  2. 2

Circle your hips slowly in one direction, keeping the upper body relatively still.

  3. 3

Make the circles as large and smooth as feels good.

  4. 4

    After several circles, reverse direction.

  5. 5

Breathe and keep the movement fluid.

Hip Circles

  • Wakes up the hips and lower back after sitting
  • Prepares the pelvis for squatting and hinging patterns
  • Feels playful and retro — like warming up for an 80s dance class

Pair 1 — Squat ↔ Hinge Do squat, then RDL. Rest 75–120s after the pair.

3 Goblet Squat

3 sets, 8–12 reps

Bell at the chest. Sit between the heels. Drive up. Leave two or three reps in the tank.

Option. Bodyweight Squats if the bells stay down.

Show the steps
  1. 1

Stand tall holding one dumbbell vertically at your chest with both hands.

  2. 2

Brace your core and keep your chest proud.

  3. 3

Push your hips back and bend your knees to lower into a squat.

  4. 4

Lower until your thighs are parallel to the floor or as low as comfortable.

  5. 5

Drive through your heels to stand back up.

  6. 6

Keep elbows inside your knees and torso upright.

Goblet Squat

4 Romanian Dumbbell Deadlift

3 sets, 8–12 reps

Soft knees. Hinge. Bells close to the legs. Stand by squeezing the glutes.

Option. Shorten the range if the back wants to round. Glute Bridges for a quieter day.

Show the steps
  1. 1

Stand tall with feet hip-width. Soft knees. Soft ribs. Hold light dumbbells in front of the thighs, or start empty-handed.

  2. 2

Brace lightly. Unshrug the shoulders. Keep a long spine from head to tail.

  3. 3

Push the hips back as if closing a drawer behind you. Let the torso tip forward. Keep the shins nearly vertical.

  4. 4

Slide the bells close along the thighs. Stop when you feel a clear hamstring stretch — usually around the knees to mid-shin — before the low back rounds.

  5. 5

Drive the hips forward and squeeze the glutes to stand tall. Do not lean back at the top.

  6. 6

Shorten the range or drop to a bodyweight hinge the moment the low back takes over. Leave a rep or two when the hinge softens.

Romanian Dumbbell Deadlift

  • Strengthens the hamstrings, glutes, and the hinge pattern that protects everyday lifting
  • Scales from a bodyweight wall hinge to a quiet loaded RDL
  • Teaches range by hamstring stretch, not by chasing the floor

Pair 2 — Press ↔ Row Do press, then row. Rest 75–120s after the pair.

5 Dumbbell Floor Press

3 sets, 8–12 reps

On your back. Upper arms kiss the floor. Press without a shrug.

Option. Dumbbell Bench Press. No dumbbells? Incline Push-Ups.

Show the steps
  1. 1

Lie on your back with knees bent and feet flat. Hold the dumbbells above your chest, palms facing each other or turned slightly forward.

  2. 2

Set the shoulder blades gently back into the floor. Keep the ribs down and a natural curve in the low back.

  3. 3

Lower the bells slowly. Let the elbows travel out at about 45 degrees from your body, not straight out to the sides.

  4. 4

Let the upper arms touch the floor. Wrists stay stacked over the elbows.

  5. 5

Press the bells back up over the chest until the arms are long. Soft lockout.

  6. 6

Breathe in as you lower, out as you press.

Dumbbell Floor Press

  • Builds chest, shoulders, and triceps with no bench needed
  • The floor caps the range, so the shoulder skips the deep bottom stretch that bothers many pressers
  • Scales from water bottles to heavy paused presses on the same card

6 Dumbbell Rows

3 sets, 8–12 per side

Hinge. Pull to the hip. Torso still. Squeeze, then lower slow.

Option. Inverted Row under a sturdy table.

Show the steps
  1. 1

Pick your set-up. Supported: one hand and the same-side knee on a sturdy chair seat or bench, bell in the other hand. Free-standing: soft knees, hinge at the hips, a bell in each hand.

  2. 2

Keep a flat back from head to tail. Brace lightly. Let the working arm hang long under the shoulder.

  3. 3

Pull the elbow back toward your hip pocket, close to your side.

  4. 4

Squeeze the shoulder blade back and down at the top. No shrug, and no twisting the chest open.

  5. 5

Lower slowly until the arm is long again and you feel the upper back stretch.

  6. 6

Breathe out as you pull, in as you lower. On one-arm rows, finish the set and then switch sides.

Dumbbell Rows

7 Dumbbell Shoulder Press

3 sets, 8–12 reps

Seated or standing. Ribs down. Press to a soft lockout.

Option. Sit the press if the low back wants to arch.

Show the steps

  2. 2

Brace your core and keep your chest up.

  3. 3

  4. 4

Lower the dumbbells slowly back to shoulder height.

  5. 5

Keep your elbows slightly forward, not flaring out.

Option. Face Pulls. No band? Shoulder Blade Squeezes.

Show the steps
  1. 1

Hold a light band straight out at chest height. Soft elbows. Soft ribs. Shoulders down.

  2. 2

Brace lightly. Pull the hands apart by squeezing the shoulder blades together.

  3. 3

Bring the band toward your chest. Keep the wrists calm and the neck soft.

  4. 4

Pause a breath at the open position if the blades stay quiet.

  5. 5

Return slowly to the start without letting the shoulders creep up.

  6. 6

Shorten the arc or switch to a thinner band the moment a shrug or pinch shows up.

Band Pull-Aparts

  • Strengthens the upper back and the muscles that pull the shoulder blades together
  • Offsets a lot of desk and phone time with a quiet, scalable band pattern
  • Scales from a short arc to a long pause or iron tempo when the shoulders stay down
