Compound Overload Pass

40–50 min Strength Full Body

Advanced full-body overload for groove regulars and iron pumpers. Goblet or Back Squat, Romanian Deadlift, Floor or Bench Press, and Rows. Straight sets. Top set leaves one or two reps in the tank. Louder than Comeback and Size Foundations — not a density pair day. Micro-load next time when form stayed quiet.

How it runs. Easy warm-up, then the four compounds. Three to four sets each. Rest 90–150 seconds between sets. Work sets stop with about two or three reps left; the top set stops with one or two. One pass is the session. Add the smallest plate or a clean rep next time only when every set finished with reps in reserve and the joints stayed quiet.

How to read ahead. Do to go one move at a time.

Warm-up

1 Marching in Place

90 seconds

Easy march. Soft knees. Arms swing. Settle the breath before load.

Option. Tiny steps. Hold a chair if balance feels unsure.

Stop if. A joint complains, the breath gets sharp, or the march turns into a stomp.

Show the steps
  1. 1

Stand tall with soft knees and relaxed shoulders.

  2. 2

Lift one knee to a comfortable height while swinging the opposite arm forward.

  3. 3

Alternate sides in a steady, rhythmic march.

  4. 4

Keep the torso upright and breathe naturally.

  5. 5

Stay light on your feet — no stomping.

Marching in Place

  • Gently raises heart rate and body temperature
  • Wakes up the hips and coordination without impact
  • Classic starting move that feels welcoming, never punishing

2 Arm Circles

40 seconds

Small circles, then a little bigger. Both ways. Shoulders stay down.

Option. Skip a direction if a shoulder complains.

Stop if. The shoulder pinches or the neck takes over.

Show the steps
  1. 1

Stand tall with arms extended straight out to the sides.

  2. 2

Make small forward circles with your arms.

  3. 3

Let the circles grow a little as the shoulders warm up.

  4. 4

Reverse direction and make backward circles.

  5. 5

Keep shoulders down and core braced.

  6. 6

    Breathe steadily.

3 Hip Circles

40 seconds

Slow circles. Both ways. Soft ribs.

Option. Smaller range if the low back feels sensitive.

Stop if. The low back pinches or the hips twist.

Show the steps
  1. 1

Stand with feet shoulder-width apart, soft knees, hands on hips or out to the sides.

  2. 2

Circle your hips slowly in one direction, keeping the upper body relatively still.

  3. 3

Make the circles as large and smooth as feels good.

  4. 4

    After several circles, reverse direction.

  5. 5

Breathe and keep the movement fluid.

Hip Circles

  • Wakes up the hips and lower back after sitting
  • Prepares the pelvis for squatting and hinging patterns
  • Feels playful and retro — like warming up for an 80s dance class

Main

4 Goblet Squat

3–4 sets, 5–8 reps

Dumbbell at the chest. Sit the hips down and back. Heels down. Soft ribs. Stand tall. Work sets leave two or three; top set leaves one or two.

Option. Barbell Back Squat when the bar is free — high-bar on the traps, same RIR. Bodyweight or lighter bell if depth or knees complain. Box height beats a rounded back.

Show the steps
  1. 1

Stand tall holding one dumbbell vertically at your chest with both hands.

  2. 2

Brace your core and keep your chest proud.

  3. 3

Push your hips back and bend your knees to lower into a squat.

  4. 4

Lower until your thighs are parallel to the floor or as low as comfortable.

  5. 5

Drive through your heels to stand back up.

  6. 6

Keep elbows inside your knees and torso upright.

Goblet Squat

  • Teaches perfect squat form while building strong legs and core
  • Feels supportive and safe even for total beginners
  • Gives you that satisfying deep burn in all the right places

5 Romanian Dumbbell Deadlift

3–4 sets, 5–8 reps

Soft knees. Hinge. Weights stay close. Feel the hamstrings, then stand by squeezing the glutes. Spine long. Soft ribs. Top set RIR 1–2.

Option. Barbell Romanian Deadlift when you have a bar. Shorter hinge if the low back wants to round. Stop on joint noise.

Show the steps
  1. 1

Stand tall with feet hip-width. Soft knees. Soft ribs. Hold light dumbbells in front of the thighs, or start empty-handed.

  2. 2

Brace lightly. Unshrug the shoulders. Keep a long spine from head to tail.

  3. 3

Push the hips back as if closing a drawer behind you. Let the torso tip forward. Keep the shins nearly vertical.

  4. 4

Slide the bells close along the thighs. Stop when you feel a clear hamstring stretch — usually around the knees to mid-shin — before the low back rounds.

  5. 5

Drive the hips forward and squeeze the glutes to stand tall. Do not lean back at the top.

  6. 6

Shorten the range or drop to a bodyweight hinge the moment the low back takes over. Leave a rep or two when the hinge softens.

Romanian Dumbbell Deadlift

  • Strengthens the hamstrings, glutes, and the hinge pattern that protects everyday lifting
  • Scales from a bodyweight wall hinge to a quiet loaded RDL
  • Teaches range by hamstring stretch, not by chasing the floor

6 Dumbbell Floor Press

3–4 sets, 5–8 reps

On your back. Upper arms kiss the floor. Press without a shrug. Soft ribs. Top set leaves one or two reps.

Option. Barbell Bench Press if you have a bench — bar to mid-chest, elbows under the bar, blades on the bench. Incline Push-Ups if the bells stay down. Cut the set on a shoulder pinch.

Show the steps
  1. 1

Lie on your back with knees bent and feet flat. Hold the dumbbells above your chest, palms facing each other or turned slightly forward.

  2. 2

Set the shoulder blades gently back into the floor. Keep the ribs down and a natural curve in the low back.

  3. 3

Lower the bells slowly. Let the elbows travel out at about 45 degrees from your body, not straight out to the sides.

  4. 4

Let the upper arms touch the floor. Wrists stay stacked over the elbows.

  5. 5

Press the bells back up over the chest until the arms are long. Soft lockout.

  6. 6

Breathe in as you lower, out as you press.

Dumbbell Floor Press

  • Builds chest, shoulders, and triceps with no bench needed
  • The floor caps the range, so the shoulder skips the deep bottom stretch that bothers many pressers
  • Scales from water bottles to heavy paused presses on the same card

7 Dumbbell Rows

3–4 sets, 5–8 per side

Hand and knee on a bench, or hinge with a flat back. Pull the weight to the hip. Torso still. Soft ribs. Top set RIR 1–2.

Option. Barbell Bent-Over Row when the bar is free. Chest-on-bench support if the low back gets loud. Stop on shrug, round, or joint noise.

Show the steps
  1. 1

Pick your set-up. Supported: one hand and the same-side knee on a sturdy chair seat or bench, bell in the other hand. Free-standing: soft knees, hinge at the hips, a bell in each hand.

  2. 2

Keep a flat back from head to tail. Brace lightly. Let the working arm hang long under the shoulder.

  3. 3

Pull the elbow back toward your hip pocket, close to your side.

  4. 4

Squeeze the shoulder blade back and down at the top. No shrug, and no twisting the chest open.

  5. 5

Lower slowly until the arm is long again and you feel the upper back stretch.

  6. 6

Breathe out as you pull, in as you lower. On one-arm rows, finish the set and then switch sides.

Dumbbell Rows

  • Builds a strong upper back and lats for posture and everyday pulling
  • Balances all the pushing in daily life and on push days
  • Scales from a light supported row on a chair to heavy one-arm rows on the same card

Straight sets — rest between sets, not after a pair. Cut depth, load, or the set the moment a joint pinches, the back rounds, or the bar drifts. Showing up with honest RIR beats chasing numbers.
