Warm-up

1 Shoulder Rolls

30 seconds each direction

Big rolls forward then back. Release the desk tension.

Option. Keep it slow. Smaller circles if the shoulders feel tight. Larger only as they warm.

Stop if. A shoulder pinches or the neck shrugs.

Show the steps
  1. 1

Stand or sit tall with arms relaxed by your sides.

  2. 2

Lift your shoulders up toward your ears, then roll them back and down in a smooth circle.

  3. 3

Complete several circles, then reverse the direction (forward).

  4. 4

Keep the neck soft and breathe steadily.

  5. 5

Feel the shoulder blades sliding and the upper back waking up.

Shoulder Rolls

  • Releases desk tension and gets blood flowing to the shoulders

5 Incline Dumbbell Curl

On an incline bench, arms long, curl. Feel the stretch at the bottom.

Option. No incline bench? Stand and start the curl from a longer hang. Stop short if the front of the shoulder pinches.

Show the steps
  1. 1

Sit on an incline bench (or lean against a wall) with dumbbells hanging at your sides, palms forward.

  2. 2

Keep the upper arms still and curl the weights up toward the shoulders.

  3. 3

Squeeze at the top, then lower slowly, letting the arms fully straighten.

  4. 4

Feel the stretch at the bottom without swinging.

  5. 5

6 Hammer Curls

8–12 reps

Thumbs up. Curl. This is the brachialis, not a swing.

Option. Alternate arms if you want. Lighter than the supinated curl is fine.

Show the steps
  1. 1

Pick your set-up. Seated: sit tall on a chair or bench with a light back support if you have it. Standing: feet about hip-width, soft knees, tall posture.

  2. 2

Hold a dumbbell in each hand at your sides, palms facing your thighs (neutral grip). Wrists straight — thumb in line with the forearm.

  3. 3

Brace lightly. Curl the bells by bending the elbows only. Keep upper arms quiet against your sides.

  4. 4

Squeeze gently near the shoulders without shrugging or letting the elbows drift forward.

  5. 5

Lower slowly until the arms are long again. No drop, no bounce.

  6. 6

Breathe out as you curl, in as you lower. Alternating arms is fine — finish clean reps on both sides.

Hammer Curls

  • Builds the arms and forearms with a grip many wrists prefer to palms-up curls
  • Supports everyday pulling and carrying without needing a fancy set-up
  • Scales from a seated light curl to a strict standing or tempo iron rung on the same card
