Barbell Antagonist Super

35–45 min Strength Superset Barbell Full Body Arnold Inspired

True antagonist pairs with a bar: Bench with Bent-Over Row, Back Squat with Romanian Deadlift, optional Overhead Press to close. Empty bar still finishes it. Micro-load when every paired rep stays honest.

How it runs. Hip and arm circles, then two heavy pairs. Do A, immediately B, rest about two minutes after the pair. Three paired sets each. Optional Overhead Press as straight sets. One pass is the session. Swap to dumbbell twins in the variations when the bar stays racked.

How to read ahead. Do to go one move at a time.

Warm-up

1 Hip Circles

45 seconds

Slow circles. Both ways. Ribs quiet.

Option. Small range is a full win.

Stop if. The low back pinches or the hips twist.

Show the steps
  1. 1

Stand with feet shoulder-width apart, soft knees, hands on hips or out to the sides.

  2. 2

Circle your hips slowly in one direction, keeping the upper body relatively still.

  3. 3

Make the circles as large and smooth as feels good.

  4. 4

    After several circles, reverse direction.

  5. 5

Breathe and keep the movement fluid.

Hip Circles

  • Wakes up the hips and lower back after sitting
  • Prepares the pelvis for squatting and hinging patterns
  • Feels playful and retro — like warming up for an 80s dance class

Show the steps
  1. 1

Stand tall with arms extended straight out to the sides.

  2. 2

Make small forward circles with your arms.

  3. 3

Let the circles grow a little as the shoulders warm up.

  4. 4

Reverse direction and make backward circles.

  5. 5

Keep shoulders down and core braced.

  6. 6

    Breathe steadily.

Arm Circles

  • Warms up and strengthens shoulders gently
  • Improves mobility and blood flow
  • Perfect way to start or finish any session

Pair 1 — Bench ↔ Row Do bench, then row. Rest ~2 min after the pair.

3 Barbell Bench Press

3 sets, 6–10 reps

Lower the bar to mid-chest. Elbows under the bar. Press to lockout. Shoulder blades stay on the bench. Leave two or three reps in the tank.

Option. Shoulders pinch at the bottom? Dumbbell Floor Press. Empty bar first.

Show the steps
  1. 1

Lie on the bench with eyes under the bar, feet on the floor. Grip about shoulder-width. Unrack and hold the bar over the chest with locked elbows. Shoulder blades stay on the bench.

  2. 2

Lower the bar to mid-chest. Elbows stay under the bar. Wrists stay stacked over the elbows, not folded back.

  3. 3

Pause a breath on the chest. Press to lockout. Exhale as you press.

  4. 4

Keep the bar over mid-chest — not toward the face, not toward the belly.

  5. 5

Rack the bar the same way you unracked it. A spotter is welcome.

  6. 6

Stop or drop to a floor press if the shoulders pinch or the wrists fold back.

Barbell Bench Press

  • Builds pressing strength through a full range on a stable bench
  • Scales to an empty bar, a floor press, or dumbbells when shoulders or wrists need a shorter range
  • Teaches a stacked wrist, a set scapula, and elbows that stay under the bar

4 Barbell Bent-Over Row

3 sets, 6–10 reps

Hinge to a flat back. Pull the bar to the lower ribs. Torso still. Lower with control.

Option. Dumbbell Rows or Inverted Row. Raise the torso if the lower back fatigues.

Show the steps
  1. 1

Hold the bar with hands about shoulder-width, palms down. Soft knees, hinge until the torso is roughly 45 degrees or a little higher, back flat.

  2. 2

Let the bar hang under the shoulders. Brace the core. Neck long.

  3. 3

Pull the bar to the lower ribs by driving the elbows back and squeezing the shoulder blades. Do not yank with the arms alone.

  4. 4

Pause a breath at the top. Torso does not bounce.

  5. 5

Lower the bar under control until the arms are long. Inhale on the way down, exhale as you pull.

  6. 6

If the back rounds or you have to heave the torso, raise the torso, lighten the bar, or switch to Dumbbell Rows.

Barbell Bent-Over Row

  • Builds a strong back to balance all the pressing
  • Teaches a braced hinge you can hold still under load
  • Regresses cleanly to dumbbell rows or an inverted row

Pair 2 — Squat ↔ RDL Do squat, then RDL. Rest ~2 min after the pair.

5 Barbell Back Squat

3 sets, 5–8 reps

High-bar on the traps, not the neck. Sit the hips back and down, heels down, then stand. Parallel is a useful target, not a test.

Option. Goblet Squat or Bodyweight Squats. Sit to a box if depth is unsure.

Show the steps
  1. 1

Set the bar on a rack at about mid-chest. Step under it so it sits on the upper traps (high-bar), not on the neck. Hands even, squeeze the bar, lift it off, and take two quiet steps back.

  2. 2

Feet about shoulder-width, toes slightly out. Brace the core as if you are about to be poked in the stomach. Chest proud, eyes forward.

  3. 3

Sit the hips back and down. Knees track over the toes. Heels stay on the floor.

  4. 4

Lower only as far as the spine stays long and the heels stay down. Parallel is a useful target, not a test.

  5. 5

Drive through the mid-foot to stand. Keep the bar over mid-foot. Exhale as you rise.

  6. 6

Reset the brace at the top. Rack the bar the same way you unracked it. Stop or regress if the knees cave, the heels lift, or the back rounds.

Barbell Back Squat

  • Builds strong legs and a braced trunk with the classic barbell squat pattern
  • Scales down to goblet or bodyweight squats — the bar is optional, showing up is not
  • Teaches a quiet unrack, a long spine, and knees that follow the toes

6 Barbell Romanian Deadlift

3 sets, 6–8 reps

Soft knees. Hinge. Bar stays on the legs. Stop when you feel the hamstrings — mid-shin is plenty. Stand by squeezing the glutes.

Option. Romanian Dumbbell Deadlift. Shorten the range if the back wants to round.

Show the steps
  1. 1

Stand tall holding the bar against the thighs, hands just outside the legs, soft knees, shoulder blades set.

  2. 2

Brace, then hinge at the hips — push the hips back as if closing a door with your glutes. The bar stays in contact with the legs.

  3. 3

Lower only while the back stays flat and you feel the hamstrings load. Mid-shin is plenty.

  4. 4

Do not squat the bar down. Shins stay fairly vertical. Neck stays long, eyes a few metres ahead.

  5. 5

Squeeze the glutes to stand tall. The bar traces the same path up. Exhale as you rise.

  6. 6

Reset at the top. If the lower back rounds or the bar drifts forward, shorten the range or switch to the dumbbell version.

Barbell Romanian Deadlift

  • Strengthens the posterior chain — hamstrings, glutes, and a braced back
  • Pairs with the squat so you are not only training the front of the legs
  • Has a clear dumbbell and bodyweight path when a bar is not available

Closer (optional)

7 Barbell Overhead Press

2–3 sets, 5–8 reps

Bar at the shoulders. Ribs down. Press straight up. Head through at the top. No laid-back lean.

Option. Dumbbell Shoulder Press. Sit the press if the lower back wants to arch. Skip the closer on a heavy day.

Show the steps
  1. 1

Bar at the front of the shoulders, hands just outside them, elbows slightly in front of the bar. Feet about hip-width. Squeeze the glutes and brace the core.

  2. 2

Press the bar straight up. As it passes the head, move the head through so the bar finishes over mid-foot, not out in front.

  3. 3

Lock the elbows without shrugging the shoulders into the ears. Ribs stay down — no laid-back lean.

  4. 4

Lower the bar to the shoulders under control. Inhale as you lower, exhale as you press.

  5. 5

Keep the wrists stacked over the elbows. Do not flare the ribs to finish a heavy rep.

  6. 6

Stop or sit the press if the lower back arches. The dumbbell press is a full win, not a consolation.

Barbell Overhead Press

  • Builds overhead strength you can use to put things on a high shelf
  • Trains a braced trunk as much as the shoulders
  • Has a seated or dumbbell version whenever the bar feels like too much

Rest after the pair. Breathe. Cut the set or switch to the dumbbell version the moment the back rounds, the heels lift, or the bar drifts. Showing up is the whole win.
