How this session works
Work through the list. Rest 45–60 seconds between moves. One pass is the session. Add a second pass only if the first felt quiet.
Warm-up
1 Shoulder Rolls
30 seconds each directionBig rolls forward then back. Release the desk tension.
Option. Keep the movement slow and controlled. Make the circles larger as you warm up, or smaller if shoulders feel tight today.

Stand or sit tall with arms relaxed by your sides.

Lift your shoulders up toward your ears, then roll them back and down in a smooth circle.

Complete several circles, then reverse the direction (forward).

Keep the neck soft and breathe steadily.

Feel the shoulder blades sliding and the upper back waking up.

2 Arm Circles
30 seconds each directionGrow the circles as the shoulders loosen.
Option. Hold light dumbbells for a serious shoulder burn.

Stand tall with arms extended straight out to the sides.

Make small forward circles with your arms.

Continue for 15-20 seconds.

Reverse direction and make backward circles.

Keep shoulders down and core braced.

3 Wall Angels
8–10 slow repsBack against wall if possible. Slide arms up and down with contact.
Option. Smaller range or step slightly away from wall.

Stand with your back, butt, and head against a wall.

Place your arms in a W shape with elbows at 90 degrees.

Slowly slide your arms up the wall into a Y shape.
-
4
Keep your wrists and elbows touching the wall if possible.

Slide back down to the W position.

Move slowly and keep your core braced.

4 Inverted Row
6–10 repsBody in a straight line. Pull the chest to a bar or table edge. Lower with control.
Option. Bend the knees. No bar? Superman Pulls on the floor.

Lie under a sturdy bar or rings with an overhand grip.

Keep your body in a straight line from head to heels.

Pull your chest toward the bar by squeezing your shoulder blades.

Lower with control.

Keep elbows close to your body.

5 Dumbbell Rows
8–12 repsHinge. Pull the bells toward the ribs. Squeeze. Lower slow.
Option. No dumbbells? Extra Inverted Rows, or Superman Pulls.

Hinge at your hips with a flat back, knees slightly bent.

Hold a dumbbell in each hand, arms hanging straight down.

Pull the weights up toward your ribcage by squeezing your shoulder blades.

Keep your elbows close to your body.

Slowly lower the weights back to start.

Breathe out as you pull, in as you lower.

6 Pull-Ups
3–8 repsHang, pull the chest toward the bar, lower with control. A slow hang still counts.
Option. Band-assisted, a hold at the top, or more Inverted Rows.

Grip a fixed pull-up bar with hands slightly wider than shoulder-width.

Hang with shoulders engaged and core braced.

3
Pull your chest toward the bar — no neck craning.

Pause briefly at the top if form stays crisp.

Lower with a slow, controlled descent.

Rest and reset when reps get sloppy.
Another way
7 Barbell Bent-Over Row
6–10 repsHinge to a flat back. Pull the bar to the lower ribs. Torso stays still.
Option. Dumbbell Rows or Inverted Rows. Raise the torso if the lower back gets loud.

Hold the bar with hands about shoulder-width, palms down. Soft knees, hinge until the torso is roughly 45 degrees or a little higher, back flat.

Let the bar hang under the shoulders. Brace the core. Neck long.

Pull the bar to the lower ribs by driving the elbows back and squeezing the shoulder blades. Do not yank with the arms alone.

4
Pause a breath at the top. Torso does not bounce.

5
Lower the bar under control until the arms are long. Inhale on the way down, exhale as you pull.

If the back rounds or you have to heave the torso, raise the torso, lighten the bar, or switch to Dumbbell Rows.

Cool-down
8 Doorway Chest Stretch
30–40 seconds per sideStep through gently until the chest opens.
Option. Use one arm at a time or lower your elbows if shoulders feel tight.

Stand in a doorway with forearms resting on the frame.

Keep elbows around shoulder height or a little lower.
-
3
Step one foot forward and gently lean through the doorway.
-
4
Stop when you feel an easy stretch across your chest.
-
5
Breathe steadily and keep your neck relaxed.

6
Step back out slowly when finished.

9 Cross-Body Shoulder Stretch
25–35 seconds per sideHug the arm across, keep the shoulder down.
Option. Keep the shoulder down away from the ear. Ease the pressure if you feel pinching.

Bring one arm across your body at about chest height.
-
3
Use the opposite hand to gently hug or press the upper arm closer to the chest.
-
4
Keep the stretched shoulder relaxed and down.

5
Hold and breathe, then switch sides.
Another way
10 Overhead Tricep Stretch
25–30 seconds per armReach up and bend, gentle pressure on the elbow.
Option. Keep the stretch mild. Support the elbow if needed. Do not force the hand lower than comfortable.

Stand or sit tall.

Reach one arm straight up, then bend the elbow so the hand points down the upper back.

3
Use the opposite hand to gently press or hold the elbow, increasing the stretch along the tricep and side of the shoulder.

Keep the neck long and the ribs soft.

5
Hold, breathe, switch arms.
Another way
Keep the back long. Shorten the range or switch to the easier version the moment the shoulders shrug. Showing up is the whole win.
